Meal planning for night shift workers: when to eat and what to prep.

By Complete OS · Published October 24, 2026 · Updated October 26, 2026

Plan your day’s meals around when you wake up, not around the clock. Eat a proper meal before your shift, keep food light and small between midnight and 6 a.m., and have a small breakfast before you sleep so hunger doesn’t wake you. That is the core of NIOSH’s advice for night workers. Then prep two or three meals that travel well, so the vending machine isn’t the plan at 3 a.m.

Why ordinary meal plans don’t fit nights

Most meal plans assume breakfast at 7, lunch at noon and dinner at 6. On nights, “breakfast” might be 4 p.m. and “dinner” might be 7 a.m. Your body clock doesn’t flip just because your schedule did, so NIOSH (the CDC’s workplace-health institute) points out that night workers often eat when the gut is set up for sleep, not digestion.

So the useful question isn’t “what is lunch?” It’s “what do I eat in the hours I’m awake, and when do I stop?”

A simple night-shift eating schedule

Here is one way to lay out a 7 p.m. to 7 a.m. shift, using NIOSH’s suggestions. Shift the times to match your own wake-up and start time.

  1. Wake up (about 3 p.m.): a real meal. This is your “breakfast”, and it can look like a normal lunch or dinner.
  2. Before the shift (about 6 p.m.): your main meal, with protein, vegetables and a starch.
  3. Early in the shift (before midnight): a smaller meal or a substantial snack.
  4. Midnight to 6 a.m.: keep it light. Vegetables, soup, fruit, yogurt, eggs, nuts or a wholegrain sandwich, and only light caffeine.
  5. After the shift, before sleep: a small breakfast, so hunger doesn’t wake you. Skip a large meal in the 1 to 2 hours before you sleep.

What to eat on the shift (and what to skip)

NIOSH’s guidance for night workers is plain: favour vegetables, salads, vegetable soups, fruit, wholegrain sandwiches, yogurt, cheese, eggs, nuts and green tea during the shift. Go easy on sugary food and low-fibre carbohydrates, which can make you sleepier when you need to stay alert. Avoid heavy, fatty or spicy food and alcohol.

It also suggests splitting your eating into about three meals per 24 hours rather than grazing all night, and eating with colleagues away from your workstation when you can.

Prep that survives a 12-hour shift

The plan only works if the food is already made. Pick two or three meals for the week that keep in a lunch bag and reheat well: a grain bowl with chicken or beans, a big pot of vegetable soup, egg muffins, overnight oats. Cook once on a day off and portion it out.

Write the plan by day, not by meal name. On a rotating schedule, “Thursday” might be a night, a day off or a sleep-in, so put each meal on the days you’re actually working and leave days off flexible.

How Complete OS plans meals around your shift

Complete OS starts your day when you wake up, not at a fixed hour, so meal reminders follow your hours: if you wake at 4 p.m. for a night shift, breakfast is at 4 p.m. You can import your work schedule from a photo, screenshot or PDF of the rota (Plan → Add → Work schedule), and your shifts show on Today next to your planned meals.

In the Kitchen, put meals on the days you’re working and send each recipe’s ingredients to your grocery list in one tap. Then the Today screen answers the question you actually have before a shift: what should I focus on right now? It doesn’t generate a rotating shift pattern for you; you import or enter your real shifts.

Frequently asked questions

What should night shift workers eat?

NIOSH suggests vegetables, salads, vegetable soups, fruit, wholegrain sandwiches, yogurt, cheese, eggs, nuts and green tea during the shift, and avoiding sugary foods, low-fibre carbohydrates, heavy or fatty food and alcohol.

Should I eat during a night shift?

Yes, but lightly between midnight and 6 a.m. Have your main meals before the shift and early in it, and keep the middle of the night to small, high-quality food.

What should I eat before sleeping after a night shift?

A small breakfast, so hunger doesn’t wake you, and no large meal in the 1 to 2 hours before you sleep.

How many meals should a night shift worker eat?

NIOSH suggests about three meals per 24 hours, timed as close to a normal day-and-night pattern as your shift allows, with small snacks when you need energy.
